Zerker Pure Help

Can someone give me the quests that I need to get to 45 defense? I have looked across the internet, but most are outdated. I'd like to know the attack and defense quests specifically.

Monkey madness (requires the grand tree and tree gnome village quests), Fremennik Trials, and the quests that these two require.

Waterfall
The Grand Tree
Tree Gnome Village
Fight Arena
Any other quests there are is 5000 experience or less
